This plan is designed for those who will be taking part in the Global Knighthood Challenge on March 24, 2019.

Due to the demands of a Knighthood attempt, (10 Sufferfest sessions back-to-back) this plan is designed for those who have already built up a decent level of fitness through consistent training over the past 6 months.

We would not recommend this plan or a Knighthood attempt to anyone with less than 6 months of training under their belt.

The Sufferlandrian Knighthood is one of the most demanding indoor cycling challenges out there: 10 Sufferfest workouts, back-to-back, with a maximum of 10 minutes rest in between. It's a test of endurance, perseverance, and mental strength. Those who complete the Knighthood Challenge earn Honour, Glory, Victory, and the right to call themselves a Knight of Sufferlandria (as well as some sweet decals and a certificate).

This 4-week training plan will get you ready to storm The Castle, progressively building your endurance and your mental game so you can mount a successful Quest.

Below is a week of training from this plan which represents the type of workouts you will be doing.

Rest Day - Day-Off

Take it easy today. No log-able training allowed, Unless your have a Mental Training Module to tackle! Even if you don't plan on doing a MTP module, Take some time to focus on relaxing, visualization, positive self-talk, etc. Rest is what will make you strong - as long as you are also doing the work. Also, be good to your body - drink plenty of water, stretch, get a massage if possible...at least once a month.

Other - MTP - Relaxing to Recover

STRONG FOCUS: Boost your recovery with this guided meditation and full-body relaxation exercise.

Bike - The Chores

Four Dimensional Power Focus:

Chores. They're rarely glamorous, almost never fun, and more often than not you need a hot shower and a long nap afterwards. Sort of like this workout. If you want a 'do-it-all' session, that will maintain and improve nearly every aspect of your fitness, then you're in the right place. Each set combines a series of 40 second efforts and 20 second recoveries with a sustained effort just below Threshold. The benefits are substantial. First: with such short recoveries between hard efforts, you'll pretty much empty your anaerobic fuel tank by the end of each set. This obviously develops your AC, but as your body is forced to rely more and more on your ability to produce power aerobically as your AC empties it gives your maximal aerobic (MAP) a real shove. As your body shifts from AC to MAP and begins producing almost all power from oxygen, the workout puts you into a sustained effort just below threshold. These same sustained threshold efforts when fresh would be a piece of cake, but by starting them deep in the red you will find them to be much more difficult than you might think. These efforts will push you right to the edge, but never over, so dig in deep and get your chores done!

Cross Training - Breathing To CRUSH THEM

Level: ✭✩✩

Perhaps the only people more Badass than Sufferlandrians are Navy Seals. And this is the breathing exercise that Navy Seals do to calm down and focus themselves before major operations. Learn and use this technique before heading into your own major events and races.

STRONG FOCUS: Strengthen your willpower through a deep understanding of your key motivators as you strive for your personal Mt. Sufferlandria.

Rest Day - Rest/ Active Recovery

Pay attention to how you feel when you wake up today, and use your energy levels to make the final call on if today needs to be a full day off. If you are feeling up for it get in a good session of active recovery. Can be: Recovery spin (15-40min under 50% of FTP) The listed Yoga Video Easy 10-30 min of swimming Easy 10-20 min of light jogging/walking

Cross Training - Mobilise The Joints

Level: ✭✩✩

This gentle sequence systematically mobilises all the major joints in your body, starting at the neck, and moving down through the shoulders, elbows, wrists, hips, spine, knees and ankles. It's a nice one to do as a warm-up, first thing in the morning or after you've been sitting for a long period of time.

Cross Training - Yoga: Stretching After Suffering

You've just finished a brutal Sufferfest session. You probably just want to curl up in a ball, but to speed your recovery this sequence will stretch you out and open you up. You'll be ready to Suffer again in no time.

Bike - Defender *Reduced Targets, Read Description*

Four Dimensional Power Focus:

You've got the leader's jersey, but then disaster strikes: A crash, an injury and you're forced to defend your position until the end of the race. Can you hang on under a barrage of attacks? Based around four, ten-minute efforts around threshold, Defender is designed to give you the most bang for your buck, or in this case, the most Watts at FTP for your Suffering. There are both psychological as well as physiological benefits to this tremendous workout. Mentally, Defender will improve your sense of pacing for longer efforts near FTP. That is because each effort starts out above FTP, and since you're fresh you'll feel as though you can hold that pace all day. Every two minutes, the pace gradually declines so you are finishing just below FTP. As the time ticks away, the power targets will drop little by little, but your discomfort will remain about the same. By the fourth effort, you'll be find the same efforts far more difficult than in the first. Bystaying tuned-in to what your body is telling you, you'll learn more about how to manage your efforts around threshold and why it's so important to manage your efforts well at this intensity. The physiological benefits follow the same lines as those found in Who Dares, or Fight Club. Overloading your legs and lungs with efforts above FTP before settling into efforts right at or right below FTP forces your body to clear out as many metabolites as possible and process as much oxygen as it can. What sets Defender apart is how that overload is delivered. While Who Dares achieves this with short sprints, Defender forces you to spend minutes above FTP before simmering back down. This allows your heart rate and breathing rate to get much closer to what they are during a long steady state threshold effort. This ensures that "overload" comes in as a steady drip, rather than the sudden burst like that in Who Dares. The lower intensity of this overload also changes the types of metabolites produced and the ratios they occur in. Not only does this keep the enzymes in your body focused on aerobic metabolism, your body will also respond with fewer stress hormones. This means you're training your aerobic system by overloading it, but doing so in a way that leaves you more ready to hit tomorrow's training just as hard.

Bike - The Hunted *Reduced Targets, Read Description* 2nd Video

This session doesn't have the longest sustained intervals, it doesn't have the shortest recovery times, it doesn't have the hardest surges, but what it does have is an unrelenting pace. There is very little "recovery" at all in this session, so you never get a chance to really catch your breath or give your legs a break. The Hunted lacks any true recovery like you get in some other FTP-focused workouts, meaning your anaerobic energy systems never really get replenished. This means they can't help much with power production. This, in turn, makes the repeated efforts above threshold near the end of this session much harder than they might feel in another workout where you get to recover fully. The unrelenting nature of this session makes it great for really working on building your sustained aerobic power, just what you need to increase your FTP.

Who needs the alps when you have this abomination of climbing? If you're looking to churn out enough tempo work to make the domestiques at team sky look twice this is the one for you. Believe it or not, packing so much tempo into 2.5 hours gives this session the same endurance building power as a 5 hour "Zone 2" ride. That being said, tempo efforts burn through more carbohydrates than endurance pace, so don't forget to eat during this epic ascent.

Cross Training - Yoga: Loosen Neck & Shoulders

Level: ✭✩✩

Cycling can put a lot of strain on your neck and shoulders, especially if you spend a lot of time down in the drops or in an aero position. We'll sort that out with a series of exercises that will release tension in this area and have you feeling relaxed and ready to Suffer again.

Bike - NoVid: Endurance +

The goal of this workout is to help develop your baseline aerobic fitness. While we are all about the High-Intensity Interval Training that most of our videos dish out, there are just times in a well-structured training plan that a proper Endurance/Base ride is just what your body needs. This session will add minimal fatigue to your system, while still giving your aerobic engine the workload it needs to continue progressing. Steady Long Endurance riders are one of the best ways to cap off a long 2 or 3-week training block when your fatigue is high, your legs are tired, but you have just a bit more to squeeze out of yourself before you take your rest week. Shorter Endurance rides (like this one) can fit in both a hard week of training and a recovery week. That is, only if you do it right! Most people ride too hard when they head out for their "base miles." Truth be told, a proper Zone 2 ride, especially one under 90 minutes, should not leave you fatigued or your legs wasted. So what does a "proper" Zone 2 ride look like? For 90% of the ride, you should stay between 55% and 65% of your FTP, at times going up to 70%, but not over. (To spice things up, we have broken this session into 10-minute segments alternating from 60 to 65% of FTP.) Your heart rate should be sitting in mid to low Zone 2 heart rate, which is 70-80% of LTHR, up to 85% of LTHR, but not for long. It would be best if you held the highest comfortable cadence you can, for most this is 80-90rpm Also, your RPE should be a 2-3 Sounds simple right? It's actually one of the harder sessions to get right because you spend most of the time questioning why you are riding so easy, and if this is really going to make you fitter and faster. You will have to trust us on that one! When you see this session in your Training Plan, follow these instructions! Or you might just pay for it when your next hard session comes around.
